Beetroot (Dietary Nitrate)
Beetroot juice raises nitric oxide availability and produces small but real improvements in endurance and repeated high-intensity work, mostly in recreational athletes. The effect shrinks toward zero in elite endurance athletes, who already have high baseline nitrate handling.
What the science says
- Endurance and time-to-exhaustion performance Moderate evidence
A 2022 systematic review with meta-regressions across dozens of RCTs found nitrate ingestion produced a small overall benefit for exercise performance, with time-to-exhaustion tests responding more than time-trial tests. Doses of at least 6.4 mmol nitrate taken 2-3 hours pre-exercise, or loaded for 3+ days, moderated the effect; training status mattered, with recreationally trained participants gaining more than highly trained ones.
- High-intensity interval and repeated-sprint work Moderate evidence
A meta-analysis of beetroot ingestion during high-intensity interval training reported small improvements in work output and time to exhaustion, consistent with nitrate's preferential action on type II muscle fibres. Effects are in the 1-3% range, meaningful competitively but invisible to most recreational trainees.
- Blood pressure lowering Moderate evidence
Inorganic nitrate consistently lowers systolic blood pressure by roughly 3-5 mmHg in meta-analyses of short-term trials, with larger effects in hypertensive participants. No trial has run long enough to show reduced cardiovascular events, so this remains a surrogate-endpoint finding.
- Benefit in elite endurance athletes Limited evidence
Trials in well-trained and elite endurance athletes are frequently null. Higher baseline nitric oxide synthase activity and greater type I fibre reliance are the leading explanations; if you are already highly trained, expect little or nothing.
