BCAA (Branched-Chain Amino Acids)

BCAAs are one of the best-selling and worst-supported supplements in sports nutrition: leucine, isoleucine and valine alone cannot build muscle because the other six essential amino acids are missing. If you already eat enough protein, BCAAs add essentially nothing.

What the science says

  • Muscle growth in people already eating enough protein Limited evidence

    Isolated BCAAs raise muscle protein synthesis only transiently and sub-maximally, because sustained synthesis requires all nine essential amino acids. Wolfe's 2017 review concluded that BCAA-only supplementation cannot produce an anabolic state in humans and that the few positive trials were confounded by low baseline protein intake. No well-controlled trial has shown BCAAs adding hypertrophy on top of adequate total protein.

  • Reduced muscle soreness after exercise Moderate evidence

    A 2019 meta-analysis found BCAA supplementation modestly reduced perceived muscle soreness after damaging exercise, with the effect strongest at 24-72 hours post-exercise. The effect on soreness ratings is real but small, and it does not consistently translate into recovered strength or lower creatine kinase.

  • Preserving muscle during a calorie deficit Limited evidence

    This is the most-marketed BCAA claim and the least tested. Trials that reported muscle sparing during dieting used BCAA-containing whole-protein or EAA blends, not BCAAs alone, and comparisons against an equal dose of complete protein essentially always favour the complete protein.

  • Reduced central fatigue during endurance exercise Limited evidence

    The tryptophan-competition hypothesis is biologically plausible, but human endurance trials are small, heterogeneous and mostly null for time-trial performance. Any perceived-exertion benefit is inconsistent and easily explained by carbohydrate or flavour co-ingestion.

Dosage & safety

Studied doseTypical study doses are 5-20 g/day at a 2:1:1 leucine:isoleucine:valine ratio, often 6-10 g around training. Note that ~25 g of whey protein already supplies roughly 5-6 g of BCAAs including ~2.5-3 g leucine, at lower cost and with the other essential amino acids attached.
SafetyGenerally well tolerated up to about 20 g/day; the main complaints are nausea and GI upset. Elevated circulating BCAAs are associated with insulin resistance in observational data, though causality from supplementation is unproven. Avoid in maple syrup urine disease. People with advanced liver disease should use BCAAs only under medical supervision (they are used therapeutically in hepatic encephalopathy at prescribed doses). Not banned in sport.
