Pre-Workout Formulas

Multi-ingredient pre-workouts work mostly because of caffeine, and secondarily because of the creatine, beta-alanine and citrulline that some (not all) of them dose properly. The blend itself is rarely more than the sum of two or three proven parts, and proprietary blends often under-dose everything except the stimulants.

What the science says

  • Acute performance benefit is real but modest — and largely caffeine Moderate evidence

    Reviews of multi-ingredient pre-workout supplements find small acute improvements in training volume, repetitions to failure and subjective energy, typically in the 2-8% range for total work performed. The effects track closely with the 150-300 mg of caffeine in a standard scoop; trials comparing a blend against caffeine alone rarely show a meaningful extra benefit.

  • Chronic supplementation adds little beyond the individual ingredients Limited evidence

    Four- to eight-week training studies using pre-workouts alongside resistance training show gains in lean mass and strength, but the comparators are usually placebo rather than the dosed ingredients alone. When creatine-containing blends were tested against creatine by itself, the blend produced no clear additional benefit on fatigue resistance after resistance exercise.

  • Label doses are often below studied doses Strong evidence

    Ingredient audits repeatedly find beta-alanine at 1.6 g instead of the 4-6 g/day used in trials, citrulline at 1 g instead of 6-8 g, and creatine at 1-2 g instead of 3-5 g. Proprietary blends legally hide individual amounts, so the only ingredient reliably present at an effective dose is caffeine.

    An integrative review of pre-workout supplements and cardiovascular health documents acute rises in blood pressure and heart rate, plus case reports of arrhythmia, hypertensive crisis and myocardial events, especially with products stacking caffeine with synephrine, yohimbine or higenamine.

Studied doseTypical serving: 150-350 mg caffeine, 1.6-3.2 g beta-alanine, 1-6 g citrulline (as malate), 0-3 g creatine, 1-2 g tyrosine, 1-3 g taurine. Studied doses for the ingredients that matter: caffeine 3-6 mg/kg 30-60 min pre-exercise; beta-alanine 4-6 g/day for 4+ weeks (loading, not acute); creatine 3-5 g/day daily; citrulline malate 6-8 g roughly 60 min pre-exercise. Buying these four separately costs less and guarantees the dose.
SafetyMain risks are stimulant-related: insomnia, tachycardia, elevated blood pressure, anxiety, and paresthesia (harmless tingling from beta-alanine). Avoid stacking with other caffeine sources. Products containing synephrine, yohimbine, higenamine, DMAA or DMHA carry documented cardiovascular case reports and several of these are prohibited in sport or banned by regulators; DMAA and DMHA have been the subject of FDA warning letters. Not appropriate for people with hypertension, arrhythmia, or on MAO inhibitors or stimulant medication. Athletes should use only third-party-certified products, as pre-workouts are among the most frequently adulterated supplement categories.
