Post-Workout Recovery Blends

The protein and carbohydrate in a recovery blend genuinely support repair and glycogen resynthesis — but so does food. The extra glutamine, BCAAs, electrolytes and "recovery matrix" ingredients add cost without adding measurable recovery when total daily protein is adequate.

  • Protein after training helps, but total daily protein matters more than timing Strong evidence

    The ISSN position stand on protein concludes that 1.4-2.0 g/kg/day supports muscle remodelling in trained individuals, with 0.25-0.40 g/kg per meal (roughly 20-40 g) maximally stimulating muscle protein synthesis. The much-hyped 30-60 minute "anabolic window" is far wider than marketed; meta-analytic data show timing effects largely disappear once total protein intake is matched.

  • Carbohydrate co-ingestion only matters with rapid repeat sessions Moderate evidence

    Aggressive post-exercise carbohydrate (1.0-1.2 g/kg/h for 4 h) accelerates glycogen resynthesis and matters when a second hard session falls within about 8 hours. For someone training once daily, ordinary meals restore glycogen just as well by the next session, and adding protein to carbohydrate provides no glycogen advantage when carbohydrate intake is already sufficient.

  • Added BCAAs, glutamine and "recovery matrices" are redundant Limited evidence

    Whey already contains roughly 25% BCAAs; adding free-form BCAAs to a complete protein has not been shown to further improve muscle protein synthesis or soreness. Glutamine at 5-10 g/day has repeatedly failed to reduce muscle damage markers or soreness in healthy trained people with adequate protein intake.

  • Soreness (DOMS) is barely affected by these blends Limited evidence

    Reductions in delayed-onset muscle soreness with protein-carbohydrate recovery drinks are inconsistent and typically small (under 1 point on a 10-point scale), and creatine kinase reductions do not reliably translate to restored performance. Sleep, total energy intake and training load management have larger effects.

Studied doseWhat is actually supported: 20-40 g (0.25-0.40 g/kg) high-quality protein within a few hours of training, plus carbohydrate to meet daily needs; 1.0-1.2 g/kg/h carbohydrate for 4 h only when repeating hard sessions the same day. Typical commercial blend: 20-25 g protein, 20-50 g carbohydrate, 2-5 g added BCAAs, 3-5 g glutamine, 1-3 g creatine, plus electrolytes. Creatine at 3-5 g/day is worth having, but daily consistency matters, not the post-workout timing.
SafetyGenerally well tolerated. Whey and casein blends cause GI upset in lactose-intolerant users; high-sugar recovery drinks add 150-300 kcal that count against a fat-loss goal. Third-party testing matters because some blends have been found contaminated with prohormones or stimulants. People with chronic kidney disease should discuss protein loads with a clinician. Heavy-metal contamination has been reported in some plant-protein-based recovery products; certified products reduce that risk.
